How to Practice Free Throws Under Pressure.
Practise free throws the way they occur in games: tired, isolated, and with something at stake. Shooting 50 consecutively while fresh trains a scenario that never happens. Add fatigue before every attempt, shoot one or two at a time, attach a consequence to misses, and build a physical routine you repeat identically every single rep.
Why your game percentage is lower than your practice percentage.
Three differences explain almost all of the gap.
Fatigue. Game free throws happen after you ran the floor, took contact, and got up off the ground. Practice free throws happen standing still with fresh legs. Tired legs shorten the shot, and shooters compensate with their arms, which flattens the arc.
Isolation. In practice you shoot 20 in a row and find rhythm by attempt five. In a game you get two, cold, with no chance to settle.
Consequence. Practice misses cost nothing. Game misses cost points, and the shooter knows it. That knowledge changes breathing, grip pressure, and tempo.
If your practice does not reproduce those three conditions, your practice percentage is measuring something other than the skill you need.
Build a routine you never vary.
A free throw routine exists to give your body the same starting conditions every time, so the motion that follows can be the same too. The details do not matter. The repetition does.
Pick a fixed sequence: number of dribbles, a spin, a breath, eyes to the target, shoot. Then never change it. Not when you are behind. Not when the crowd is loud. Not on the second of two. The routine's whole value is that it is identical when everything else is not.
Breathe out before the shot. A slow exhale lowers heart rate slightly and, more usefully, occupies the part of your mind that would otherwise be doing arithmetic about the scoreboard.
Five practice structures that transfer.
1. Fatigue pairs. Sprint the length of the court, then shoot two. Repeat ten times. Track the percentage across all 20 attempts. This is the closest simple analogue to game conditions.
2. Make two or run. Attach a real cost. Miss either of the two and you run. The physical consequence produces a mild version of the tension you feel in a game.
3. Endpoint pressure. Finish every workout with two free throws that decide whether the session ends. Make both and you leave. Miss and you do another drill block first.
4. Streak resets. Count consecutive makes with a target, and reset to zero on any miss. The rising cost of a miss as the streak grows creates genuine tension by attempt eight.
5. Noise and distraction. Play loud music, have someone talk to you, shoot at the end of a long day. Free throws are a concentration skill as much as a shooting skill.
The mechanical side.
Pressure does not usually break a free throw randomly. It breaks it in predictable ways: the shooter rushes the release, uses less leg, and finishes short. Knowing which of those is your failure mode is worth more than general advice about staying calm.
